If you’re not chemically enhanced, an intense full body workout routine based on compound exercises is really your best bet for strength and muscle growth, especially as a beginner. The truth is, it doesn’t matter whether resistance comes in the form of a barbell, or your own body, as long as moving it puts the right level of demand on your muscles.
In this article, I’ll explain the principles behind building muscle with bodyweight exercises. First of all, it’s important to understand that without principle number one, you will not be training for hypertrophy. Time under tension quite obviously relates to the amount of time that your muscle is put to work. If the muscle you are working is not under stress long enough, and does not receive a large enough stimulus for growth, there is no precedent for the muscle to be rebuilt stronger and bigger than before.
Lactate is produced as a byproduct of metabolism during strenuous activity, such as bodyweight or weight training.
Group two performed ten rep maxes, holding the isometric movement for five seconds and fully extending their muscles for each rep. Group three performed twenty second long isometric contractions, fully extending their muscles, before performing ten rep maxes at a regular speed. All three groups experienced an increase in their blood lactate levels, but it was the participants in group one whose lactate levels were the highest. The findings demonstrated that you must keep the muscle under stress for a particular length of time – long enough to provide enough metabolic stress (raised lactate levels) to stimulate growth. Unfortunately, the amount of time you put your muscles to work is better for strength than for building muscle. If time under tension alone was enough to build size, long distance runners would be much bulkier than they are. It has been shown time and time again that the amount of tension you put your muscles under is also important. As with traditional weight training, it’s important that you fatigue your muscles within a low rep range if you want to build muscle mass. While training for endurance requires high numbers of reps, this is because a lot of oxygen is needed to enable the muscle in question to work for longer.
Clearly, with bodyweight training, you cannot simply increase your weight in order to put your muscles under more strain and to lower your rep ranges. For example, if we consider push-ups, you normally distribute your bodyweight equally between both arms. It is important to point out here that if you shift your load in one direction to work one side of your body, you should repeat the exercise for the other side, otherwise your body will grow out of proportion and your strength will be uneven.
If you put more of your weight on either arm, the resistance that side has to deal with increases. You can use the angle of your body to increase or decrease the amount of strain you put on a particular group of muscles.
Revisiting the push-up example, a regular push-up works the center of your chest, by spreading your weight across the whole of your chest. This approach is somewhat similar to isometric training, which can deliver amazing results.
For example, if you were to tense your biceps fully after performing a set of chin-ups, you would tear more muscle fibers, by prolonging the tension exerted on them. By reducing your speed, you eliminate momentum, making it harder for your muscles to push your through the movement. One of the easiest ways to increase the results you see from doing bodyweight exercises is by increasing the volume of the exercises you perform. Studies have shown that the eccentric part of movements are better for building muscle than the concentric parts. If you’re working to build muscle mass, or for hypertrophy, the last thing you want to do is give your body lots of time to recover in between sets. This is because when you allow your body to recover for more than about 90 seconds, the focus will shift to strength instead of mass.
Periodization involves adjusting your workouts, or program, to work toward a variety of goals at different times. Now, there is a lot more to the equation – hormonal changes, nutrient absorption, thermogenesis (thermic effects of food) and more. BMR is the amount of calories your body theoretically burns without the extras (working out, walking, talking, laughing, whatever). Being an ectomorph, your body has a super-fast cheetah-like metabolism, a quickly responding caloric adaptation mechanism and an increased heat production from food intake (Thermogenesis of food). You’re probably consuming a lot less (either calories, protein, or both) than what you assume.
I have no idea but I believe I started with around 3k a day (that’s a lot for a fifty something kg person) and increased over time to a lot more. That’s another myth that keeps running relentlessly in what seems to be every gym around the world. Make sure your calories consumption is in the few-thousands and that you’re protein intake is somewhere around the above numbers.

So, do check the weight once in a while (I check once every week, upon wake up, before breakfast, after vising the toilet), but do not get too emotional about it. It seems like many amateur, semi-professional bodybuilders and lifters tend to neglect whole plant foods consumption. I literally plateaued on a HUGE diet and only started gaining muscle again, ironically, once I started cutting my calories by half once a week. I can’t feel comfortable enough to send you eating loads of junk food just to get bigger. If you can, make sure your meat and other animal products are organic, cage-free, hormones-free, and grass fed. This routine will increase testosterone levels and other anabolic hormones, encouraging massive growth.
By doing only a few compound heavy exercises every few days, you incorporate all of your muscles in highly complex and growth-eliciting movements, resulting in a huge spree of anabolic (muscle building) hormones and systematical growth. Mark Rippetoe talks about it a lot in his book I have mentioned earlier, Starting Strength. Chin ups, which incorporates both the shoulder and elbow joints, would trigger a better growth than separately doing biceps curls and another isolated upper back exercise. For most of the people (who train correctly), this stage usually comes after a few months and comes to an end after around another two years of proper workouts. There are a few different types of periodization, and that’s a whole different post to write.
It is highly beneficial for you to you learn the proper techniques to the exercises, especially if you are doing them without an experienced trainer. If you completed that easily with a good form – add another 10lbs and go for another set of 5.
After your general warmup and warmup sets, add 10lbs to the weight already established on the first workout. Between warmup sets, it will usually be as much time as it takes to change the plates on the bar. If you you get all sets with proper technique but with a much slower speed, proceed cautiously – you might want to add less weight than planned (10-15lbs on deadlift instead of 20lbs, for example).
If you have been making progress but have stalled for three workouts in a row – see the next section. I made the vast majority of my strength and size gains with it and even Mark Rippetoe himself recommends this one as a follow up to his novice programs.
But the difference now is that your first day acts as a “heavy day” while the middle day is an active-recovery “light day” that keeps your motor pathways ‘in shape’ but still allows your body to recover, while the last day of the week is a ‘medium’ day where you increase the weight just a little to set up a new record to begin the next week with, in the next “heavy” day.
Your ability to recover is not enough to support major strength gains from one workout to the next.
Same thing goes for the monthly periodization of the advanced stage (just on a monthly basis).
You will probably reach your goals (unless you wanna go pro) way before you reach that stage. You can walk outside and listen to all kinds of talk, get told that you’re a god or a total bastard. I also got two tires for free from a local garage so I have somewhere safe to land my deadlifts to avoid breaking the floor.
This is less of a problem in bigger gyms, but if you’re in a small town you know what I mean.

When Katya first reached out to me and shared a bit of her life with me, I was really impressed with her background and how she left a traditional career path to pursue an endeavor her heart was stuck on (racing). She told me that over the last few years she's been doing a lot of self work and stumbled across Spirit Junkie by Gabrielle Bernstein. During my little photoshoot in NYC's Meatpacking District, locals and tourists alike kept pointing out my gear to their group. She works out with me, attends my events and has modeled for print ads (like the one above which actually never ran) and in magazines with me. After writing about Team SCA and their amazing adventure racing around the world, I was invited on a press trip to sail with them.
Just to clarify, the Volvo Ocean Race is ongoing and was in full effect while I was on this press trip, but a few crew members at a time are allowed to come off the boat for a leg of the race and rest up.
As I write this, there are some incredibly athletic and brave women sailing around the world as part of Team SCA. It stops in nine countries around the world before finishing in Gothenburg, Sweden this June of 2015. Test everything you plan on wearing for the official half marathon race day during your last few training runs. Now that crazy party church is home to David Barton Gym and LimeLight shops where health and fashion are king and "queen" (it's in Chelsea, so I had to). And if anyone has ever told you that knee highs only look good on girls with skinny legs, well, that's just NOT TRUE. Personally, I just think it's a matter of choosing a pattern, color or length that best suit your legs. I like to uncover the healthiest and most active things going on in the places I travel to, and I always prefer to go off the beaten path. As I get older, I find I need to do more to preserve the firmness, the lift and glow factor of my skin.
I’ll break down bodyweight training, and lay out the principles you need to know to build as much muscle mass as you can without picking up a barbell. To apply the Time Under Tension principle, you must work your muscle for a long enough period of time that it is damaged (so that it will grow back stronger). This resulted in an exercise consisting of 30 seconds eccentric, and 30 seconds concentric movement.
In fact, it may even more beneficial to increase the length of time that you put the muscle under stress while you work through each phase of the movement.
This is where the myth that weight training is the only effective way to build size comes from, but your body can provide plenty of resistance by itself. Higher rep ranges increase the density of the capillaries in your muscles, allowing more oxygen to get through. However, if you put more of your weight on either arm, the resistance that side has to deal with increases. By shifting the angle of your body, you redistribute your weight, and therefore the tension. By doing your push-ups with your feet on a chair (for example), you shift the tension onto the upper part of your chest. To add an isometric approach to your bodyweight workouts, you would hold a contraction somewhere during the movement (usually at the top of the concentric contraction). For example, a normal bodyweight squat is much easier to perform than a one-legged bodyweight squat.
One exercise should be the hardest, one should be the easiest, and one should be somewhere in-between. Your body is then forced to recruit more muscle fibers, which means that more muscle fibers are torn, and more have to be built back up, stronger and better than before. If you were doing push-ups, I’d suggest doing set one until you cannot do any more, resting for a minute, and then performing seven more equal sets. In a chin-up, the concentric part of the movement is when you biceps pull your body up to the bar.
By decreasing your rest period, you force your muscles to recruit different muscle fibers in your later sets, because the ones you used for the earlier sets have not yet recovered.
If you wanted, you could incorporate some weight training to do this, or you could use some of the approaches outlined above with extreme calisthenics. Raise your head slowly above the shoulder level and concentrate on the abs in crunching it. You can perform this by grabbing the edge of a kitchen sink or similar object at home for good support.

The only thing that’s required from you is a huge amount of motivation and self commitment. When I was competitive I ate pretty much whatever I wanted and just tried to get enough protein. You must consume a LOT more calories than normal people in order to achieve the same improvement. It basically just means that you’ll have to consume a lot more food than regular people in order to continue improving both strength and size.
It certainly works, but I don’t feel comfortable enough recommending it from a health-perspective.
Others swear by calculating it per lean body-weight only and some people go as far as separating animal protein from plant based protein. Simply eat a ton, and consume a portion of protein-rich food every meal to make sure that you’re consuming enough. You’ll do that by cutting the amount of calories and protein approximately by half or even more once per week. I believe that I would have achieved the same gains much faster if I applied that principle from day one.

This is a great technique, but rather than halt the movement completely, you can also squeeze your muscle for a second or two at the top of the movement. You can manipulate these differing levels of difficulty by gradually moving onto bodyweight exercises that are easier and easier to do.
